The 30 day glow up checklist: one small thing a day
A 30 day glow up works when you run four tracks at once: sleep and sun care, a five minute face and posture routine, a short daily journal, and a weekly photo or review. Start with the boring basics in week one, then layer one habit a week. Keep it small enough to repeat.
Prefer boxes you can tick? The 30 day glow up planner is this checklist as a free, printable tracker.
Why most glow ups die in week two
The classic glow up plan is a screenshot of fifty things. You try all of them on Monday, you miss three on Tuesday, and by Friday you feel behind on your own life. The plan failed because it was too big, not because you are lazy.
This checklist is built the opposite way. It has four tracks, one new habit per week, and a rule: if a day goes wrong, you do the smallest version and move on. A month of small, repeated actions is more realistic than a perfect week followed by nothing.
One honest line before we start. Thirty days can change your routine, your energy and how you carry yourself. It does not change your bone structure, and nobody can promise a "new face" in a month.
The four tracks
| Track | Daily minimum | What it covers |
|---|---|---|
| Base | 2 minutes | Sleep window, sunscreen, water bottle |
| Look | 5 minutes | Face and posture routine |
| Mind | 3 minutes | Three lines in a journal |
| Review | 1 minute, weekly | One photo, one note, one adjustment |
Week 1: Base (days 1 to 7)
The glow you can see most easily comes from the boring things. Start there.
- Day 1. Choose your tracks. Take one plain photo in daylight, no filter. Save it and do not look at it again until day 30.
- Day 2. Set a fixed wake time. The CDC advises a consistent sleep and wake schedule, and adults aged 18 to 60 need 7 or more hours.
- Day 3. Put your phone away about half an hour before bed, as the CDC suggests. Charge it across the room.
- Day 4. Put sunscreen next to your toothbrush. The American Academy of Dermatology recommends broad-spectrum, SPF 30 or higher, water-resistant.
- Day 5. Fill a water bottle in the morning and keep it where you work.
- Day 6. Walk for 20 minutes outside with no podcast and no scrolling.
- Day 7. Review: which of the five habits did you actually do? Keep the ones that happened.
Week 2: Look (days 8 to 14)
Now add the five minute face and posture block. If you have never done it, the face yoga routine for beginners walks through the moves in order.
- Day 8. Wash your hands, then do a one minute face massage with light pressure.
- Day 9. Learn the chin tuck and do ten slow ones.
- Day 10. Add a relaxed jaw check: lips together, teeth apart, tongue resting. Repeat at every red light or notification.
- Day 11. Raise your laptop or phone to eye level for one full work block.
- Day 12. Do the full five minute routine, start to finish, with a timer.
- Day 13. Stretch your chest in a doorway for 30 seconds, twice.
- Day 14. Review: take a second photo, same light, same angle. Write what feels different, not what looks different.
Week 3: Mind (days 15 to 21)
A glow up that lives only in the mirror fades. This week you add the inside track.
- Day 15. Write three lines at the end of the day: one thing that went well, one thing you did for yourself, one thing for tomorrow.
- Day 16. Write who you are becoming in three words. Put them on your lock screen.
- Day 17. Pick one goal for the month and write the first small step.
- Day 18. Use a five minute morning prompt instead of the evening lines.
- Day 19. Make a simple vision board that has a plan attached.
- Day 20. Delete or mute one account that makes you feel behind.
- Day 21. Review: reread your lines. Circle the one theme that keeps showing up.
Week 4: Lock it in (days 22 to 30)
- Day 22. Do the whole routine on your worst-mood day, in its smallest form.
- Day 23. Plan your week on paper: three tasks, not ten.
- Day 24. Cook one thing you like, sit down and eat it without a screen.
- Day 25. Message a friend and do something that is not about how you look.
- Day 26. Tidy one surface you see every day.
- Day 27. Redo the five minute block at a different time of day to test what sticks.
- Day 28. Write the three habits you would keep if you could only keep three.
- Day 29. Take the final photo, same light and angle.
- Day 30. Compare the photos, then read your lines. Decide what continues, and choose one new habit for next month.
Make the habit stick
Habits take longer than a month for most people. A well-known study of 96 volunteers who tried a new daily habit found it took 66 days on average to become automatic, with a huge spread from 18 to a predicted 254 days. In the same study a single missed day made little difference. That is the case for the grace-day rule: miss a day, resume the next one, no catch-up.
Two practical tweaks help:
- Attach the habit to something you already do. Sunscreen goes after brushing your teeth, the chin tuck goes after your first coffee.
- Make the smallest version tiny. If the whole block is five minutes, the minimum is one minute. Showing up counts.
What to buy after day 30
Nothing is required. If you want to spend, spend on the habit that you kept: a sunscreen you like wearing, a notebook that feels good, a screen riser. Wait until you have a month of data on what you actually use.
If you want the routine to run itself, put a guide on your screen. The face and posture weeks are the easiest to skip, because nothing tells you what comes next. A coach who counts the moves out loud takes that decision away.
Questions people ask
Can you really glow up in 30 days?
You can change how you feel and how consistent you are in a month: sleep, skin habits, posture, mood, routine. A month will not change your bone structure or face shape, and anyone who says it will is selling something.
What should I do on day 1 of a glow up?
Pick your four tracks, set a bedtime, put sunscreen where you will see it, take a plain photo in daylight and write three lines in a notebook or app. That is the whole first day.
What if I miss a day?
Do the next day. In a study of habit formation, a single missed day made little difference to how automatic the habit became. Many missed days did. Restart without a penalty.
Do I need to buy anything?
No. Sleep, sunscreen you already own, a notebook, a mirror and a phone timer cover the whole checklist. Spend only after week four, once you know what you actually use.
